The 5-10-5 Pro Agility

Here, we measure change of direction — stopping at full speed, turning, and accelerating again. It's a separate quality from straight-line speed, and games run on it.

What this looks like

You straddle the middle line, one hand down. Sprint five yards, touch the line. Turn, sprint ten yards the other way, touch. Turn again and burst five yards through the middle. We run it starting both directions — because almost nobody turns equally well both ways, and that difference is real information.

Why we test it

Because games are direction changes. The defender mirroring a crossover, the outfielder breaking on a ball, the winger cutting inside — sport almost never lets you run forty straight yards.

And change of direction is its own quality. Sprinting rewards producing force; this test equally rewards absorbing it. Plenty of fast athletes post ordinary 5-10-5 times. The ones who separate here are the ones who can slam the brakes without losing their shape.

What we're really looking for

The clock catches the result; we're watching the two moments that decide it: the stops.

  • How do you stop — sharp and controlled, or stuttering into the line?
  • Does your body stay organized through the turn?
  • Do you push out of the plant with force?
  • Are both directions equally quick?

Twenty yards of running, and the whole test is decided in about two meters of stopping.

What good looks like

Good braking is decisive — one or two hard steps into the line, not a stutter. The plant leg holds its angle, the turn stays tight with the shoulders driving through the cut, and the exit accelerates immediately. Run both directions, the two versions should look like the same athlete.

How much this number matters depends on where your sport happens. Basketball defenders live in it every possession. Soccer, lacrosse, and hockey players change direction hundreds of times a game. Infielders and outfielders earn their range with it. The tighter the spaces your sport is played in, the more this quality — not straight-line speed — is the separator.

For reference, from published college data: mid-4.4s is a typical men's basketball time, around 4.5 for baseball and football, and the top tier breaks 4.25. Women's basketball and volleyball typically test around 5.0, softball about 5.2. And for football athletes eyeing the pathway: college players who reached the NFL averaged 4.11 at defensive back, with the fastest under 3.9. Those are college and pro reference points — the pathway, not a pass/fail line for a 14-year-old. One more honest detail: hand-timed numbers run a couple tenths faster than electronic ones, so times only compare within the same method.

When the number and the ability don't match

Fast 40, ordinary 5-10-5? The gap almost always lives in the braking — deceleration strength and the ability to hold your shape through the cut. Ordinary 40, sharp 5-10-5? You win with movement quality, and straight-line speed may be your bigger opportunity. And when one turning direction is clearly slower, that points somewhere specific a straight sprint would never reveal.

What we do about it

Your time — and where it was won or lost — tells us whether to train braking strength, plant mechanics, re-acceleration, or raw speed. Most athletes have never trained stopping in their life, and it shows — which is also why it improves so quickly once they do.

What's underneath this number

Every cut is a controlled collision. Ankle range sets your plant angle, single-leg strength holds the landing, trunk control keeps the turn tight. When the braking layer improves, this number follows.
